whats a good speed on the bike to try and maintain?

that's a pretty open question. a good speed on a flat course isn't going to be the same as a good speed on a really hilly course.

A much better indicator is your power at LT, in which case, I'd say about 300 W for AGers, 350 for pros. Triathletes tend to be nowhere near as fast as cyclists (top level pros are near 500 W at LT). Even 300 W will take TONS of training (and a good bit of patience) to be able to do.

Too many variables. Course, conditions, bike, purpouse of the ride etc... Going by UFTrigator's post consider the following:

I was recently tested and my LT power was 343 watts. On a hilly ride I will avg about 19. On the flats I can cruise at 23, depending on the wind. In a short race recently I averaged over 25.

So on three rides in the last few weeks my avg speed varies by 6 mph.

If you don't have a HR monitor get one. Establish your training zones and then work on getting faster in the same zones.

As fast as your fitness level and course/weather conditions allow - without going too hard so you blow up on the run.

i come from a cycling background, based on that my avg speed on flats in my area are around 21 (on an average windy day). That speed is based on my usual training ride of roughly 40-50 miles.

If I dont have a lot of time to ride I do a hilly course that is only 25 miles and my average speed can go anywhere from 17-22. All depends on my HR and the wind.
