What's your 5k time? I'm also 6'3 and 230, so I know first hand where you're coming from. I joined a weekly run group that has a coach that changes the workout every week and pretty much all are Fartlek workouts....most guys run a sub 6 minute mile, but chasing them around has made my times drop significantly....I'm still the slowest and no matter how fast I run they make me feel slow, but then I do much better against other Clydesdales.
That's a tough one. I'm sure sure you've heard of the 3 different body types:

Clearly triatheletes fall in the first 2, with you being a Mesomorph and your racing friends are Ectomorphs. I'm an Ectomorph as well, 5'10", 147lb. We can't change our body types, that begins with our skeletel structure and works it's way out. What you correctly note is that in all 3 tri disciplines, light is almost always better, with the exception of biking down hills when mass wins. Based your physical stats, you sound like you are very muscular and lean. If you want to drop wieght, sounds like you may need to give up upper body muscle mass, I'm assuming you have a big chest, arms and back.

Some folks just don't understand this. You can be wicked fit and look like some greek god or goddess but there is a limit to how fast or far you can go. You see it at races all the time. The slightly overweight middle-age grouper who spanks everyone because they have more fast twitch muscle fibers than others. Or the super fit looking who scream through short races only to suffer through longer stuff despite good training. Of course too, there is the whole mass and gravity issue! The bigger something is the more energy it takes to move it.
Add speed work...find a running club in your area with track workouts. Ride fast stuff with roadies and at home on the trainer. Join a Masters swim group and get your times down.
You will get faster than you are now...but understand that there is a limit to how fast YOU can go.

I have a general question for all of you vets. of triathlon. I have been doing triathlon for several years now and just completed my first 70.3. My basic question is how can I get faster carrying alot of Body Weight. I am 6'3" and weigh during season 230 w/ a body comp. of 9-11%. I know I do not have that much body fat, but some of my training partners race around 140-150 and can fly. I know I put in more hours then they even dream of, but I can not seem to get as fast as they are. I can beat them in a sprint tri., but can not compete in longer races. I would eventualy like to compete in my age group (instead of Clyd):confused: . My question is what things do I need to add to my workouts for next year so that I can get faster?
