Hmmm, 20min steady low HR warm-up; maybe a couple of pyramids eg.
2x (2min tempo gear*/ 2min spin, 4/4, 6/4, 8/4, 10/4 and back down)
* 1st set tempo/higher gear to raise HR
* 2nd set spin

Maybe a couple of 5min sets 10sec hard/10sec easy

whatever time left just a nice steady speed at an aerobic HR...

Or just on the fly do a different type of set every 30min - pyramid, intervals, spin set, L/R leg drills...!!
What would I know? I am just a beginner but I guess I try and use my swim program background and somewhat apply it to the bike when I'm bored and want to make the time go a bit faster...

Enjoy watching the Masters...

The pros do at least 3 backwards workouts a week. No excuses.

Usually at 500W. The good ones do 4 a week.
